Activities include walking, jogging, cycling, swimming and gym cardio machines. When exercise intensity crosses the anaerobic/lactate threshold, oxygen delivery becomes insufficient, shifting fuel use toward carbohydrates and producing lactate and hydrogen that increase muscle acidity.
Resistance training stresses muscles against resistance, causing micro-tears that repair and grow, increasing strength and muscle mass. The Energy Plan follows a progression ladder: beginning with increased physical activity through incidental movement for sedentary individuals, advancing to structured exercise (aerobic or resistance), and ultimately reaching training-a purposeful approach targeting specific goals. While many plateau at the exercise stage, adopting a training mindset with clear intentions similar to professional athletes can powerfully transform results.

To optimize mealtimes, follow these golden rules: Don't sit down at an 8 out of 10 on the hunger scale-your mid-afternoon snack is crucial to prevent overeating at dinner. Slow it down-sip water with meals, chew thoroughly, and take your time. Practice hara hachi bu, the Japanese concept of eating until 80% full. Minimize distractions-turn off the TV and keep smartphones away from the table. Set the environment-even quick meals deserve proper presentation.
Eating out presents challenges but remains crucial for social and professional life. Be proactive and set the tone early by telling friends you're working toward a serious goal. Without access to specialized equipment, you can still effectively track body composition using a combined approach of weekly weigh-ins (before breakfast), monthly waist measurements, and visual assessment.
Beyond measurements, pay attention to how your clothes fit. If your goal involves fat loss, notice if trousers feel looser around the waist or shirts feel baggier. For muscle building, check if trousers feel tighter around mid-thigh or if shirts feel snugger across chest, shoulders, or upper arms. Though subjective, these physical sensations often provide more satisfying feedback than numbers.

Poor sleep affects shot accuracy, decision-making, memory, pain perception, strength and endurance. Beyond muscle recovery, sleep consolidates learning and skill development. Every sports team emphasizes sleep hygiene-the term for good sleeping practices-with nutrition teams, coaches, psychologists, and doctors all contributing strategies.
Sleep deprivation significantly impacts weight management through hormonal disruption. Lack of sleep raises ghrelin (hunger hormone) while reducing leptin (fullness hormone), increasing appetite. Sleep deprivation also impairs frontal lobe function, weakening decision-making and self-control while triggering different reward centers that crave high-calorie, sugary, fatty foods. Additionally, poor sleep slows metabolism, reduces energy expenditure, and impairs glucose and insulin management.
Protein before bedtime serves as overnight maintenance for your body-like putting a car in the garage for service. The longest period our protein balance is negative is during sleep, leading to muscle breakdown. Research shows that 40g of protein before sleep (more than typical meal portions) increases muscle protein synthesis by 22% and improves strength gains by providing amino acids that "drip-feed" muscles overnight.

Sarcopenia leads to a lower resting metabolic rate, meaning we need fewer calories each day as we age. To combat aging effectively: Rev your engine daily with at least a brisk 30-minute walk when formal exercise isn't possible. Include two weekly resistance training sessions targeting all six major muscle groups. Reduce carbohydrate intake on less active days, especially at dinner, by increasing protein and vegetables instead. Prioritize protein through lean meat, fish, poultry, nuts, seeds, beans, yogurt or eggs. Boost protection foods by including at least two vegetable colors per meal to support immunity and prevent chronic disease.
